The 2026 ACSM Resistance Training Guidelines, If You Already Lift
ACSM's first major resistance training update since 2009 has specific numbers in it, and a short list of things it says matter less than lifters assume. Here is the part aimed at someone already training.

The American College of Sports Medicine published its first major resistance training position stand since 2009, and most of the coverage has focused on the friendliest line in it: the best programme is the one you will actually do. That is true, and if you are reading an article about training guidelines you almost certainly do not need to hear it.
The stand is more useful than its headlines. Underneath the encouragement there are specific numbers, and there is a short list of things it says stopped mattering as much as lifters think. This is what is in the 2026 guidelines for somebody who is already consistent, already past beginner gains, and looking for something to actually change on Monday.
What the position stand actually is
The full title is "Resistance Training Prescription for Muscle Function, Hypertrophy, and Physical Performance in Healthy Adults: An Overview of Reviews", published in Medicine & Science in Sports & Exercise in 2026 and chaired by Stuart M. Phillips of McMaster University with eleven co-authors. It updates the 2009 stand, Progression Models in Resistance Training for Healthy Adults.
The method matters for how you read it. This is an overview of reviews — a synthesis of 137 reviews covering more than 30,000 participants — rather than a new experiment. That design is good at establishing what holds up across the whole literature and deliberately bad at resolving narrow arguments. It is also written for healthy adults across the whole population, not for trained lifters specifically. Anything involving pain, injury or a medical condition sits outside its scope and outside this article's; that is a conversation for a qualified clinician.
The five public takeaways
ACSM's own summary materials lead with five points:
Consistency beats perfection. The best resistance training programme is the one you will actually do. Start by training all major muscle groups at least two days per week and build gradually.
Doing something is the biggest win. The largest jump in results is from no resistance training to any resistance training.
You do not need a gym. Elastic bands, bodyweight exercises and home-based training are supported as effective options.
Most "advanced" techniques are optional. Training to momentary muscular failure, the choice between machines and free weights, and complex periodization did not consistently change results for the average healthy adult.
Match your training to your goal. Different targets get different settings, listed below.
Three of those five are aimed squarely at people who are not training yet. The fourth and fifth are the ones with something in them for you.
Match the training to the goal
This is the concrete section, and it is worth checking your current programme against it directly.
Strength: 80% of 1RM, two to three sets per exercise
If your best single back squat is 140 kg (309 lb), 80% is 112 kg. Round to the plates you own — 112.5 kg — and do two or three working sets there on your strength-focused movements.
The common failure here is not going too heavy, it is drifting light. A lifter who set that 140 kg single eight months ago and has been squatting 100 kg for sets of ten ever since is training at 71% and calling it strength work. Pull your last month of squat sets up and check the actual percentage. If the number surprises you, that is the finding.
Hypertrophy: aim for higher weekly volume, around 10 sets per muscle group
Ten direct sets per muscle group per week is the anchor number, spread across the week rather than piled into one session. For chest that might be three sets of bench press and three of incline dumbbell press on Monday, then two sets of dips and two of cable flyes on Thursday. Ten sets, two exposures.
Count yours honestly before you change anything. Most people who believe they are doing fifteen sets for a muscle are doing seven for one and nineteen for another, and the gap is invisible until it is written down. Note that the stand's framing is that higher weekly volume appears to matter for growth — ten is a reference point to build toward, not a ceiling to defend.
On the rep range that volume sits in, the guidelines are less prescriptive than lifters expect, and that is consistent with the wider literature. Schoenfeld and colleagues' re-examination of the repetition continuum makes the same point: muscle grows across a broad loading spectrum when the sets are hard enough, with the moderate range roughly 6 to 15 reps being the most practical place to live.
Power: 30-70% of 1RM, moved as fast as you can
Moderate loads, maximum intent on the concentric. On that same 140 kg squat, that is 42 to 98 kg. In practice: 70 kg for three sets of three, every rep driven up as fast as it will go, stopping the set the moment bar speed drops off.
Most intermediate lifters skip this entirely, and for a physique goal that is a defensible choice. If you play a sport, or you are simply finding heavy singles feel slow and grindy, this is the block that is missing.
What you can stop doing
The fourth takeaway is the one that should save people the most wasted effort. Across this body of evidence, three things lifters treat as mandatory did not consistently change outcomes for the average healthy adult: training every set to momentary muscular failure, using one equipment type over another, and running complex periodization schemes.
Read that precisely. It does not say failure training does nothing, or that periodization is useless for a competitive powerlifter. It says that on average, across the literature, these were not the levers. If you have been taking every set to failure and paying for it in recovery, or rebuilding your programme every six weeks around a block scheme you found online, the evidence does not require it of you. The things that do appear to carry the load are unglamorous: sufficient effort, enough weekly volume, a full range of motion, and turning up twice a week per muscle group.
The question the guidelines do not answer
Here is the gap. The 2026 stand tells you what settings to train at. It does not hand you a rule for what to do on the Monday after a session where you got 8, 8 and 7 instead of 8, 8 and 8.
For that, the 2009 stand is still the clearest published answer, and it is specific: apply a 2-10% increase in load — the lower end for small muscle mass exercises, the higher end for large ones — once you can perform the current workload for one to two repetitions over the desired number on two consecutive training sessions.
That is a usable rule, and it is also exactly the kind of rule that nobody applies consistently, because applying it means tracking a condition across two sessions for every lift in your programme while you are tired and the gym is busy.
Audit your programme in twenty minutes
Count direct sets per muscle group per week. Write the real number for each, not the number you assume. Compare to ten.
Check frequency. Is every major muscle group getting trained on at least two days? A muscle group hit once a week is the most common structural fault in an intermediate split.
Check your strength lifts against 80%. Take your best recent single or a reliable estimate, multiply by 0.8, and see where your working sets actually sit.
Drop what is not earning its place. Failure on every set, a machine-versus-free-weights rule you inherited, a periodization scheme you cannot explain in one sentence.
Write down your progression rule. One sentence, in advance, that decides what happens after a good session and after a bad one. If you cannot write it, you do not have one.
Where Hefty fits
